Session:

5 mins @ 10k effort (90s)
5 x 1 min @ 3k effort (60s)
5 mins @ 10k effort (90s)
5 x 1 min @ 3k effort (60s)
5 mins @ 10k effort

Concentrate on staying controlled for the 5 min reps and ensuring there is a real change of pace for the 1 mins
